The new 10-20-30 training concept can improve both a person's running performance and health, despite a significant reduction in the total amount of training. This is the conclusion of a study from University of Copenhagen researchers just published in the renowned scientific Journal of Applied of Physiology.
Over the course of seven weeks, runners were able to improve performance on a 1500-metre run by 23 seconds and almost by a minute on a 5-km run ? and this despite a 50 per cent reduction in their total amount of training. These are just some of the results from a research project involving 18 moderately trained runners following the 10-20-30 training concept developed by researchers from the Department of Exercise and Sport Sciences at the University of Copenhagen.
In addition to enhancing running performance, the runners from the project also had a significant decrease in blood pressure and a reduction in cholesterol in the blood.
"We were very surprised to see such an improvement in the health profile considering that the participants have been running for several years," says Professor Jens Bangsbo, Department of Exercise and Sport Sciences, who heads the project.
"The results show that the very intense training has a great potential for improving health status of already trained individuals," says Professor Bangsbo.
PhD student Thomas Gunnarsson adds that the emotional well-being of the participants also improved over the span of the project.

"We found a reduction in emotional stress when compared to control subjects continuing their normal training based on a recovery-stress questionnaire administered before and after the 7-week training period," explains Gunnarsson.
The 10-20-30 training concept
The 10-20-30 training concept consists of a 1-km warm-up at a low intensity followed by 3-4 blocks of 5 minutes running interspersed by 2 minutes of rest. Each block consists of 5 consecutive 1-minute intervals divided into 30, 20 and 10 seconds of running at a low, moderate and near maximal intensity, respectively.
30 minutes is all you need
According to Professor Bangsbo, the 10-20-30 training concept is easily adapted in a busy daily schedule as the time needed for training is low. A total of 20-30 minutes including warm-up is all that is needed. Since the 10-20-30 concept deals with relative speeds and includes low speed running and 2-minute rest periods, individuals with different fitness levels and training backgrounds can perform the 10-20-30 training together.
"The training was very inspiring. I could not wait to get out and run together with the others. Today, I am running much faster than I ever thought possible," says Katrine Dahl, one of the participants in the study.

I?ve been waiting for someone with a legal background and access to first-hand accounts of today?s hearing to explain how it was that Aaron Walker got arrested today at the hearing regarding that ?peace order? that Brett Kimberlin bogusly* filed against him.
From what I know of the hearing, if Kimberlin produced evidence of these countless blogs (and I doubt he did), it was quite clear that none of the alleged countless blogs were written Aaron. In essence, Aaron was blamed for the reaction of people to his posts.
Again, as best as I can tell based on the information I have, Aaron was arrested for blogging.
As Glenn Reynolds says:
If I read this correctly, Aaron Walker is in trouble because Kimberlin claims that his blogging has somehow led to other people making death threats. That doesn?t seem to pass the First Amendment smell test. Only if Walker were inciting those threats in a way that passed Brandenburg scrutiny would that work, and I don?t believe that?s the case at all. At any rate, under this approach George Zimmerman ought to be able to jail any number of journalists. . . .
I am told that Aaron raised the Brandenburg case (that?s U.S. Supreme Court precedent on incitement, folks) and the judge said he didn?t care about Brandenburg.
That?s what I?m told.
So Brett Kimberlin, knowing that Aaron was coming to court to defend against a civil ?peace order,? lay in ambush with a criminal charge, so that Aaron would be arrested.
One wonders if this is his new strategy: he sues you for your blogging, and simultaneously obtains a peace order saying you harassed him. If you blog about him again, he gets a judge to rubber stamp a criminal complaint for violating the peace order.
Now, if you don?t show up for the lawsuit, he gets a default judgment. If you do, you get arrested for blogging.
Catch 22. And a nice scam if you can get judges gullible enough to go along with it.
Adding to Walker?s difficulties is that Vaughey looks to be in his late 60s at least. He mentioned a few times about being retired. (Apparently it?s common for retired judges to sometimes come back to the bench to help active judges with the caseload.) Many of Vaughey?s statements suggest that he doesn?t spend much time on the Internet. Thus, he?s probably not intimately familiar with things like Google (GOOG) and Twitter and how they work.
Well, we know that Aaron was screwed no matter what he did today, but Hogberg talks about the quicksands that lie in wait for people who represent themselves, particularly against cagey opponents like Kimberlin:
It seemed like Walker did himself in when the judge asked, ?Where do you see this case going??
Walker, who has tried to get the Maryland State Attorney to file charges against Kimberlin for filing what Walker claims are false criminal charges against him (see here), replied, ?I hope to raise enough consciousness to get the State?s Attorney to file charges.?
?How are you going to do that?? Vaughey asked.
Walker replied, ?I?ve been raising awareness. There?s now 400,000 posts on Google discussing him (Kimberlin), and I?m guessing 300,000 of them are not very pleasant. These are people calling for charges to be filed.?
If you are a judge who knows very little about the Internet, Walker has just made it sound as though he?s able to generate all of this Google traffic against Kimberlin. And Vaughey seemed to believe that is what caused Kimberlin to get death threats.
Vaughey then made a remark about what if you disliked a girl and wanted to talk about her chastity. He seemed to think Kimberlin would feel just as violated as that hypothetical girl would feel.
It appears that the judge simply didn?t have a handle on the fact that Kimberlin is a public figure?nor that he is a serial abuser of the legal system.
In fact, the guy is such a public figure that he?s raked in over a million and a half over the past decade running tax-exempt faux-charities. And the only reason that none of that money ended up in his name is that he is still, to this day, dodging a civil judgement against him due to one of his bombing victims committing suicide. The money doesn?t pass through his hands because he is still, as far as I can tell, defrauding that victim?s widow.
The judge then said that Walker was the type who didn?t want to get into it ?mano-y-mano? with Kimberlin but ?you want to get together with all of your friends, who have nothing else to do with their time, in this judge?s opinion ? and you are creating a conflagration, and you don?t care where it goes. And so you get some freak out in Oklahoma with nothing better to do with his time, so he does the nastiest things he can to this poor gentlemen (Kimberlin). What right does he have to do that??
?He has no right to do that, your honor,? Walker replied.
?But you incited him,? Vaughey said.
Oh, brother. Telling the truth about a public figure is now ?inciting.?
At the end, the judge said, ?All I?ve learned here is one guy hides behind the sheets while the other guy suffers. I don?t care what (Kimberlin?s) background is. A prostitute can also be raped. He?s an individual, he?s entitled to his own privacy and can?t be threatened. What I didn?t like is these death threats that are coming and his children are reading it. That is nasty and wrong.?
As if Aaron had anything to do with those death threats.
The judge signed off on the peace order, which means that Walker can?t say one word about Kimberlin for six months.
?I find that this is worse than harassment. It?s a nasty, dirty thing to do to somebody ? you?ve got people all over writing these things. He?s got 54 pages that he says come directly from you, and he?s got volumes of people who are doing it.?
The judge is, again, very unclear on how internet publishing works. He appears to be thinking in terms of what is good and salubrious in terms of what happens between two private citizens, rather than two publishers of information on the internet. (And, at least Aaron has signed his posts with either his real name or his internet handle, rather than hiding behind a name like ?Breitbart Unmasked.?)
The judge was also unable?apparently?to see how other people are being victimized by Brett Kimberlin?s actions . . . not in the late 1970s, but right now.
Remember the classic definition of chutzpah? It?s when a man kills his parents, and then asks the court for leniency, because he?s an orphan.
This judge, it appears, would have bought that argument.

MIAMI (Reuters) - For almost three decades after Fidel Castro took power, Cuba's budding intelligence service fielded four dozen double agents in a world-class operation under the nose of the CIA, according to a new book by a veteran CIA analyst.
It was not until June 1987, when a Cuban spy defected to the U.S. Embassy in Vienna, blind-siding U.S. intelligence services, that the CIA learned how badly it had been duped, writes Brian Latell, a retired veteran CIA analyst and Cuba specialist.
"Castro was a supreme, unchallenged spy master," Latell told an audience at a recent book reading.
The revelations in Latell's book help explain how Castro survived several well-documented assassination attempts and the impoverished island of Cuba weathered the changes that toppled other communist regimes in the late 20th Century.
"In the annals of modern spycraft it's a pretty extraordinary accomplishment. It's difficult to keep one double agent in play, and he managed them all ... down to the minute details," added Latell, author of "Castro's Secrets, the CIA and Cuba's Intelligence Machine," published by Palgrave Macmillan.
Latell began watching Cuba in the mid-1960s and served as U.S. National Intelligence Officer for Latin America before retiring from the CIA in 1998.
All four dozen double agents were recruited in Cuba and other parts of the world and personally run by Castro. He favored young, rough-hewn, impressionable teens without a university education.
"Castro wanted them to be uncontaminated by the old Cuba. He wanted them to be malleable and enthusiastic," Latell says.
While Cuba has trumpeted its success with double agents in the past, Latell's book shows the penetration was more extensive than previously known, and compromised U.S. intelligence sources and methods.
The defection in 1987 of Florentino Aspillaga finally alerted the CIA to the extent of Castro's spy network. "They were in a state of shock. Nothing like this had ever happened to us before," said Latell.
Aspillaga was "the most informed and highly decorated officer ever to defect from Cuban intelligence," Latell says, and his defection was a turning point in the CIA's attitude toward Cuba.
"Until that point we grossly underestimated the Cubans. We never imagined that little Cuba could run an intelligence service that was world class," he says.
Counter-intelligence operations were subsequently stepped up. After only four Cubans spies were arrested between 1959 and 1995, that number rose more than ten-fold between 1998 and 2011, Latell writes in his book.
Aspillaga was recruited as a spy at age 16 and spent 25 years in Cuban intelligence. His defection provided "some of the most precious secrets including the double agents," says Latell, who interviewed him over several days in 2007.
The interview was conducted at the reguest of Aspillaga, who said he simply wanted to tell his story.
Aspillaga also shared an unpublished memoir with Latell, asking for no payment or favor in return. The former agent now lives with a new identity after surviving an assassination attempt in London in 1988.
CASTRO AND JFK
Aspillaga is just one of a dozen defectors Latell interviewed in the book, which relies on thousands of pages of declassified CIA documents the author reviewed at the National Archives in Maryland, as well as interviews with several CIA officers.
In the book, Latell reveals that Cuban intelligence knew more about the 1963 assassination of President John F. Kennedy than they admitted at the time, including information about the shooter, Lee Harvey Oswald.
Aspillaga told the CIA that in his first year he was trained to do radio intercept work, listening for CIA transmissions to spies on the island and incursions by sea.
On November 22, 1963, the day of the assassination, he was ordered to stop all CIA tracking efforts and redirect his antennas away from Miami and direct them toward Texas.
Castro knew Kennedy was to be fired upon, Latell says Aspillaga told him.
The Warren Commission never attributed a motive to Oswald but Latell argues Oswald was fascinated with Castro and "his motive was to protect Fidel."
It is well known Oswald met Cuban officials during visits to Cuba's Mexican consulate in the summer of 1963, but there is no evidence he ever worked directly for Cuban intelligence.
Latell says that while Cuban agents had kept track of Oswald, his research found no evidence linking Castro to the assassination. Instead, Latell has his own more nuanced theory.
Castro and his intelligence officers "were complicit in Kennedy's death," Latell writes, "but ... their involvement fell short of an organized assassination plot."
Cuban intelligence officers "exhorted Oswald" and "encouraged his feral militance," he writes, "but it was his (Oswald's) plan and his rifle, not theirs."
Castro had plenty of reason to want Kennedy out of the way. A Senate Committee found in 1975 that the CIA had pursued assassination as an instrument of foreign policy, with Fidel Castro as one of its prime targets.
The Committee's first documented plots against Castro began in 1960, when the CIA contacted organized crime figures eager to return to the good old days of gambling, extortion and corruption in Cuba. Subseqent plots involved poison, an exploding seashell and marksmen with high-powered rifles.
Even though the CIA's monitoring of Cuban intelligence improved substantially in the last 25 years, the Cubans remained very capable, Latell says.
He cites the case of Ana Belen Montes, a Cuban mole at the Defense Intelligence Agency, who was arrested in 2001 only days before she would have gained access to U.S. plans to attack al Qaeda and Taliban targets in Afghanistan.
Fidel Castro is, however, no longer in charge. Now 85, he handed over power to his brother after falling ill in 2006 and is likely "too debilitated" to run spy operations, Latell says.

Rohit Shetty's Bol Bachchan is one of the most anticipated films of 2012.
Rohit Shetty's Bol Bachchan trailer is out and has been trending on Twitter. After Golmaal and Singham's fame, director Rohit Shetty is back with a bang in his latest comedy flick Bol Bachchan. The trailer looks very colourful with an interesting mix of action and comedy. In the two minute promo, Abhishek Bachchan and Ajay Devgn are seen in promising roles.While Ajay Devgn shows his humorous side with his bad English in the film, Abhishek Bachchan pulls off the gay character quite convincingly. This is the second time that Abhishek will be playing a gay after Dostana (2008).
The trailer also shows Krushna Abhishek of Comedy Circus fame in a meaty role. Rohit was so impressed by his performance that he decided to give Krushna a role in Bol Bachchan.
The film, which is inspired by Amol Palekar starrer 1978 film Golmaal, is being directed by Rohit Shetty and stars Ajay Devgn, Abhishek Bachchan, Asin Thottumkal and Prachi Desai in lead roles.
Abhishek Bachchan, who is playing double role in the film, is excited that the film will hit screens on July 6.
"Back on the sets of Bol Bachchan. Few more days and it's a wrap on the film. Releases 6th July. Excitement is becoming!," Bachchan posted on Twitter. After his stint as an action hero in Players and Game, Bachchan will be back in comedy with Bol Bachchan after three years.

U.S. Sen. Charles Schumer is asking for an investigation of whether lenders have forced homeowners with federally insured loans to buy excessive flood insurance coverage.
Schumer, D-N.Y., said in a press release this week that insurance coverage amounts for some homeowners have been than three times the market value of their properties.
?When a home is worth say $80,000 on the open market and it has a $40,000 mortgage, why is the bank requiring $250,000 of insurance?? Schumer said. ?On the one hand, it doesn?t add up ? who is scratching whose back? On the other hand, it slams homeowners with hundreds or even thousands of dollars a year in extra insurance premiums that they can ill-afford to pay.?
Schumer spokesman Matt House said the problem was highlighted before Tropical Storms Irene and Lee struck New York state last summer by the owner of a Syracuse property who was forced to buy $200,000 in coverage when there had been only $25,000 remaining on the mortgage of a house destroyed by a flood.
House said Irene and Lee, which stuck in late August and early September 2011 and devastated properties in the Catskills and Hudson Valley, created concerns that mortgage lenders would have more opportunities to force excessive insurance coverage.
?Any time there is a major flooding event like Irene or Lee, we have to be on guard against unscrupulous lenders who may be looking to earn a quick buck,? House said. ?This is certainly a wide-scale problem beyond those hit by last year?s flooding. The (U.S. Consumer Financial Protection Bureau) needs to do a complete and thorough review, now more than ever, to ensure flood insurance polices are fair and appropriate.?
Flood insurance policies received significant attention following the tropical storms in communities such as Prattsville, in northwestern Greene County, where nearly 120 buildings were damaged, including 54 homes that required repairs before their owners could return. Information on the number of property owners in Prattsville who had flood insurance was not immediately available, but officials were encouraging property owners to participate in federal programs that Schumer says have requirements for coverage.
Schumer, in a letter to the Consumer Financial Protection Bureau, said the law is clear in placing limits on the amount of insurance required of homeowners.
?The U.S. Department of Housing and Urban Development ... states, ?For loans, loan insurance or guarantees, the amount of flood insurance coverage need not exceed the outstanding principal balance of the loan,?? he said. ?HUD is very clear that flood insurance coverage does not need to exceed the balance of one?s mortgage. However, New Yorkers from Syracuse to Long Island have been told by their lenders that flood insurance must be purchased not just to cover the outstanding principal?s balance of the mortgage, but coverage must also be high enough to cover the cost to completely replace a home.?

1. If you believe that there must surely be a way to advance as a guitar player WITHOUT having to be strung along for years learning junk you?ll never use?
2. If you feel like you can dedicate a small amount of time each week to your dream of playing the guitar?
3. If you believe there are simple things you can do to play guitar (and I mean really play it ? like wild) without having to know or learn music theory?
4. If you are the type person that likes to think "outside the box" and get to where you want to go ?without having to go a thousand miles out of your way to get there?
? then there?s really no good reason (at all) you can?t achieve what I?ve written above in the headline ? even if you are new to playing guitar.
If you are already an advanced guitar player, you?re about to be somewhat floored to see the things you and about 93% of all other players have missed.
